There are certain numbers in sport that carry more weight than others.

Social media has done something deeply strange to running culture. According to the comment sections of the internet, everyone used to run terrifyingly fast. Scroll through any running forum, Facebook group, or social thread and you’ll quickly find someone who casually mentions they:
“Used to run 15 minutes for 5K back in the day.”
Usually, they achieved this:
- Without a single day of structured training.
- Wearing shoes that looked like they had survived three generations of family hand-me-downs.
- After a big night out fuelled by questionable food choices.
- And somehow, completely without ever owning or using a GPS watch.
Amazing stuff. Somehow these athletes were apparently running world-class times while fuelled by hot chips, teenage confidence, and whatever shoes were on special at the local sports store.
Now, are there genuinely gifted runners in the world?
Absolutely.
There are people with freakish genetics, years of competitive sport behind them, and natural engines that hum like a hypercar.
Good on them. They are impressive.
But they are also about as representative of the average runner as an Olympic sprinter is of the person jogging around the local park on Sunday morning.
For most of us mere mortals, a sub-20-minute 5K is not something you casually stumble into while chasing a stray dog because “it looked fun.”
It is earned.
It requires:
- consistent training,
- patience,
- discomfort,
- and a stubborn refusal to slow down when every instinct is telling you that slowing down sounds like a brilliant idea.
And that is exactly why it deserves respect.
The Most Underrated Distance in Running
I have always been a massive fan of the 5K. I genuinely think it might be the most underrated event in running.
The marathon gets all the attention. Tell someone you ran a marathon and the reaction is immediate:
“Wow, that’s amazing.”
And it is. Completing a marathon is a huge achievement. The commitment, patience, resilience, and sheer mental toughness required should never be dismissed.
Running for four, five, or six hours is not easy. But there is something different — and frankly a little unhinged — about running a 5K at your absolute, unfiltered limit.
The marathon is a battle of endurance. The 5K is a battle of concentrated intensity.
The marathon politely asks:
“Can you keep going for a very long time?”
The 5K kicks the door down and asks:
“How uncomfortable are you willing to become right now?”
And that is a very different question. Someone who runs a marathon in six hours has achieved something incredible.
Someone who runs a 5K in 19 minutes and 59 seconds has also achieved something incredible.

It does not understand chasing a number on a stopwatch because you decided that 19:59 would make you happy.
The challenge of a sub-20-minute 5K is learning the difference between discomfort and danger. Your lungs burning is not danger. Your legs screaming is not danger.

“This is the worst decision we have ever made.”

Because running performance is not decided by one number on a watch. (Despite what your expensive sports watch tries to convince you.) A watch can estimate.
It cannot magically understand:
- your training history,

Lactate Threshold: Your Sustainable Speed Limit
Your lactate threshold is the point where fatigue begins to accumulate faster than your body can clear it. Think of it as your sustainable speed limit.
Below it, things feel controlled. Above it, things start getting very uncomfortable very quickly.
It is the difference between:
"This is hard, but I can hold this."
and:
"Something has gone terribly wrong and I would like to discuss alternative options."
Improving your lactate threshold allows you to hold faster speeds for longer before fatigue takes over. This is why tempo running is such an important part of improving your 5K. It teaches your body to spend more time operating close to that uncomfortable edge without falling apart.
Running Economy: How Efficient Is Your Engine?
Running economy is how efficiently you use energy while moving at a given pace. Two runners might both run 4:00/km pace. One looks smooth, relaxed, and controlled. The other looks like they are trying to escape a swarm of angry bees.
Same pace.
Very different cost.
Factors that influence running economy include:

Why the 5K Doesn't Care How Fit You Are
This is something I see regularly. Athletes from other sports often assume running a fast 5K will come easily because they already have a massive engine. And to be fair, sometimes they are right. Sometimes a naturally talented athlete jumps into running and surprises everyone.
But often? They are humbled. Quickly. Many have incredible cardiovascular systems. They may be strong. They may be mentally tough.
But the 5K asks a very specific question:
Can you hold close to your maximum sustainable speed for twenty minutes straight without stopping, slowing down, or negotiating with yourself?
That requires practice. It requires specificity. And it requires time under tension.
Being fit helps. But being fit and being 5K fit are not exactly the same thing.
Meet Joey: Proof That Fitness Alone Isn't Enough
This is where theory becomes reality. Because sometimes the best way to understand something isn't through research papers or training manuals. It is through watching someone put it on the line.
Joey is exactly the type of athlete who makes people underestimate the 5K.
He is:

He trains consistently. He lifts weights. He completes high-intensity football conditioning sessions. He runs regularly. In other words, he has the kind of athletic background most recreational runners would love to have.

"I might try running. How hard can five kilometres really be?"
(Those people usually discover the answer somewhere between kilometre two and three.)
Joey had a genuine athletic foundation. His footy club regularly uses 2km time trials as a measure of aerobic conditioning. Depending on position, AFL players generally perform somewhere between the six and seven-minute range.
Key position players carrying more size may naturally sit closer to high six minutes. Elite midfielders often push toward the low six-minute mark.
Joey's result?
Around 6:40 for 2km.
For a player standing roughly 6-foot-2 and weighing 85–90kg, that is an excellent result.
So when Joey decided to complete a 5K as part of his university sports science studies, he was understandably confident.
And why wouldn't he be?
He was fit. He was trained. He was competitive.
The problem?
The 5K does not care about your football resume. It does not care about your strength numbers. It does not care that you can run all day at training. It only cares whether you can hold the pace when the discomfort arrives.
And it always arrives.
The Stopwatch Tells the Truth
Joey went out with one target:
Break 20 minutes.
His pacing strategy was almost perfect early. Almost.

The heart rate numbers from Joey's watch backed up exactly what his body was feeling. This was not a case of leaving something in the tank. This was not someone cruising through four kilometres and deciding not to push. This was a genuine, flat-out maximum effort.
The data:

Maximum Heart Rate: 197 bpm
Time in Zone 5: 64%
Time in Zone 4: 29%
During the final kilometre, his heart rate sat around 194 bpm. That is the redline.
The point where every system in your body starts asking the same question:
"Why exactly are we still doing this?"
Your lungs are protesting. Your legs are filling with fatigue. Your brain is preparing a strongly worded complaint. And yet you keep going. That is what makes the 5K special. Eventually, your specific fitness has to match your ambition.

The Lesson: Specificity Matters
The biggest takeaway from Joey's run was not that he failed. He didn't.
He ran 20:15.
That is faster than the vast majority of people will ever run. He discovered exactly where his current fitness sat. And that information is valuable. The real lesson was specificity.
AFL football made Joey a fantastic athlete. But running a fast 5K requires a very specific adaptation.

This is what makes the 5K such a brilliant test. It exposes everyone. The beginner. The experienced athlete. The person who has run marathons. The person who can deadlift twice their body weight.

"I'll just cruise around and see what happens."

And that is not a criticism. It is simply physiology. The qualities that make him effective in AFL—strength, power, explosiveness and size—are valuable. They just come with a higher energy cost when trying to hold a fast running pace continuously.
The mistake many runners make is comparing themselves to someone built completely differently. A lightweight distance runner. A CrossFit athlete. A weekend warrior returning to running after ten years away. Everyone arrives at the starting line with a different chassis. The goal is not to become someone else. The goal is to maximise the engine you have.

"Ran an 18:45 5K after three weeks of casual running!"

Your aerobic system develops. For most runners targeting a sub-20-minute 5K, three to four runs per week provides an excellent balance.
A practical weekly structure:
Session 1 — Speed / Quality: Intervals, track repeats, or race-pace efforts.
Session 2 — Easy Aerobic Run: Comfortable running where conversation is possible.
Session 3 — Threshold Session: Tempo work or sustained efforts.
Session 4 — Longer Easy Run: Building aerobic capacity.
The best training plan is not the hardest one. It is the one you can actually complete.
2. Teach Your Body What Fast Feels Like
